How to Eat Healthy When You’re Busy: Simple Meal Prep for Expats

Let’s be honest: when life is full of meetings, errands, family responsibilities, and trying to adjust to a new country, healthy eating can feel... unrealistic.
You want to eat better. You know your body and mind work better when you do.
But when you're running on little time, unfamiliar grocery stores, and an ever-growing to-do list, cooking a balanced meal can be the last thing on your mind.
Here’s the good news: you don’t need to cook from scratch every day or spend your Sunday chopping vegetables for hours.
Simple, flexible meal prep can go a long way—especially when you’re living abroad and life is a little unpredictable.
Here’s what I suggest to my clients who want to eat well without adding stress:
1. Think in building blocks, not full meals
Instead of planning out 7 complete recipes, prep a few components you can mix and match during the week:
- A batch of roasted veggies (e.g. carrots, zucchini, bell peppers)
- A protein source (boiled eggs, grilled chicken, lentils)
- A grain (quinoa, brown rice, or even pre-cooked from the store)
- A simple sauce or dressing
Throw them together in a bowl, wrap, or salad in minutes. Done.
2. Stock your freezer like a pro
Frozen veggies, fish, and even pre-cooked legumes are lifesavers. They’re just as nutritious and perfect for nights when you’re too tired to cook.
Add them to a pan with olive oil and spices, and you’ve got dinner in under 15 minutes.
3. Keep 3 emergency meals in your back pocket
Know a few go-to meals you can whip up with minimal thinking. For example:
- Omelet with spinach and frozen peas
- Lentil soup with toast
- Canned tuna mixed with Greek yogurt, lemon, and served in a wrap or on crackers
Not fancy. But satisfying, nourishing, and quick.
4. Be realistic, not perfect
Some days, you’ll eat dinner at your desk or grab something at the train station. That’s fine.
The goal isn’t to eat perfectly—it’s to eat in a way that supports your energy and mood most of the time.
And when you have a few easy options ready to go, you’re much more likely to make choices that feel good—even when your schedule doesn’t.
